Goal of the plan

This workout is designed for a whole month and is intended to increase physical endurance, strengthen muscles and improve overall shape. Each day targets different muscle groups, while cardio activities help burn fat and improve endurance.


Workout structure

1. Monday: Chest
   o Incline bench press, flat bench press, pull-ups and cross machine exercises. The workout ends with 30 minutes of cardio.

2. Tuesday: Legs
   o Kicking, leg press, hanek machine and exercises for the back and glutes. Also included are abdominal exercises and 20 minutes of cardio.

3. Wednesday: Shoulders
   o Shoulder exercises, including dumbbell presses and trapezius. A 40-minute cardio session.

4. Thursday: Back
   o Lat machine, low pulley, hammer machine and single-arm row. Plus abs and 20 minutes of cardio.

5. Friday: Biceps and triceps
   o Cable exercises, Scott bench and barbell press. Ends with 30 minutes of cardio.

6. Saturday: Cardio and abs
   o 30-minute cardio session and abs to failure.


Additional recommendations

• Supplements: Omega-3, vitamin C, calcium, zinc and magnesium are recommended to support muscle function and health.
• Hydration and nutrition: Drink plenty of water and follow a healthy diet throughout the training process.
• Rest: Plan enough time for recovery and 7-8 hours of sleep each night.
